Before starting a push day workout, prepare your chest, shoulders, and triceps with a few minutes of controlled movement. A good push day warm up helps you transition from rest to training without tiring your muscles before your main lifts.
This five-minute routine uses bodyweight and a light resistance band, making it easy to follow at home or in the gym. It focuses on shoulder mobility, upper-body control, and light pushing movements before exercises such as bench presses and shoulder presses.

Why Is a Warm-Up Important Before Push Day?

- A warm-up prepares your chest, shoulders, and triceps for exercise.
- It helps your body gradually transition from rest to more demanding movements.
- It improves movement control before exercises such as bench presses and shoulder presses.
- It helps you practise comfortable shoulder movements before lifting heavier weights.
- It prepares you to progress from light movements to your working sets.
5-Minute Push Day Warm-Up Plan
Complete each movement for the suggested time. Move at a comfortable pace and avoid forcing your shoulders into uncomfortable positions.
1. Cross-Body Arm Swings — 30 seconds
Stand upright and gently swing your arms across your chest, alternating which arm passes over the other. Gradually increase the range as your shoulders feel comfortable.
2. Resistance Band Chest Press — 45 seconds
Position a light resistance band behind your upper back and hold one end in each hand. Press your hands forward, then return slowly. Keep the band secure and use light resistance.
3. Banded Pull-Aparts — 45 seconds
Hold a light band in front of your chest with your arms extended. Pull your hands apart, bringing your shoulder blades gently together, then return under control.

4. Standing Band External Rotations — 45 seconds
Keep your elbows bent and tucked against your sides. Rotate your forearms outward against the light band, then return slowly. Avoid twisting your torso.
5. Scapular Push-Ups — 45 seconds
Start in a high plank or use a wall for an easier variation. Keep your elbows straight while allowing your shoulder blades to move together, then push the surface away to spread them apart.
6. Plank to Downward Dog — 45 seconds
Begin in a high plank, push your hips upward into a downward-facing dog, and return smoothly to the plank. Keep the movement controlled and use a comfortable range.
Total: 4 minutes 15 seconds
Use the remaining 45 seconds to get ready for your first exercise.
What Should You Avoid During a Push Day Warm-Up?
- Avoid using heavy resistance bands that make the movements difficult.
- Do not perform so many repetitions that your shoulders and triceps become tired.
- Avoid rushing through movements or using momentum instead of control.
- Do not skip lighter warm-up sets before heavy compound exercises.
- Avoid forcing your shoulders into a range of motion that feels uncomfortable.
Before You Start Your Main Push Workout
This warm up for push day prepares you for training, but it does not replace warm-up sets for heavy lifts. Before bench pressing or shoulder pressing, perform lighter sets and gradually increase the load as needed. These sets should prepare you for the working weight without causing fatigue.
Keep your resistance band light, focus on controlled movement, and stop any exercise that causes pain.
